Phase 1
Days 1 – 3
Release
Audio only. No journaling yet. Let your nervous system begin decompressing without the pressure of additional tasks. Simply listen and allow.
Phase 2
Days 4 – 7
Settle
Add the pre-sleep writing prompts — 5 minutes only. You are not solving anything tonight. You are setting things down so they don't follow you into sleep.
Phase 3
Days 8 – 11
Deepen
Continue both audio and journaling. Begin noticing what shifts in your body when you lie down — tension leaving, breath slowing, thoughts softening.
Phase 4
Days 12 – 14
Anchor
You are building a new neural signal. Repeat your favorites from the protocol. This is now your rhythm — you own it beyond these 14 days.

- If you miss a night, you never start over. Return exactly where you left off.
- There is no correct way to feel during this protocol. Whatever arises is data, not failure.
- Consistency at a lower level is more effective than perfection every few days.

Your Space Preparation Checklist
- Dim all lights or switch to a warm, low lamp at least 30 minutes before sleep
- Set your phone to Do Not Disturb and place it face-down or outside the room
- Have your journal and a pen within reach before you begin
- Use lavender, chamomile, or cedarwood essential oil if available
- Keep a small glass of water nearby — nervous system release can create warmth or thirst
- Set your room temperature between 65–68°F if possible — optimal for deep sleep
- Use your headphones or place device at a comfortable low volume before lying down
